THE STORY

The 4 × 4 format comes from Helgerud and colleagues' Norwegian study (originally running): 4 minutes at 90–95% of maximum heart rate, each followed by 3 minutes of active recovery at about 70%. On the bike we set it by %FTP.

HOW TO DO IT

  1. 01Warm up 15 minutes.
  2. 024 × 4 minutes at about 110–120% FTP (very hard, 90–95% of max heart rate).
  3. 033–4 minutes easy between.
  4. 04Cool down 10 minutes.
