Athleticism & Low-Impact Conditioning
30–40 min low-impact athletic conditioning focused on power and quality without aggravating right ankle, knees, or hips. Includes bike intervals, sled/carries, battle ropes, lateral band work, low-amplitude pogo/step jumps only if ankle is pain-free, medicine ball power work, core carries, and a focused mobility block for hips, hamstrings, calves, and T-spine.

Easy spin to warm up, smooth cadence, no strain.
INTERVAL1 min
1:00 strong but smooth effort, focus on power and good mechanics, pain-free range.
RECOVERY1m 30s
1:30 easy spin, relaxed breathing.
40 sec
Sled push, 40 seconds. Moderate-heavy load, drive through hips, keep ankle/knees/hips pain-free. If no sled, substitute a heavy push (e.g., prowler or low-handle push).
RECOVERY20 sec
Short transition/rest, 20 seconds, set up the next station.
20 sec
Battle ropes, 20 seconds powerful waves (e.g., double-arm slams).
RECOVERY20 sec
Short transition/rest, 20 seconds, set up the next station.
30 sec
Farmer carry, 30 seconds. Strong grip, tall posture, ribs stacked over hips.
RECOVERY1 min
Rest or very light walking, 60 seconds. Shake out legs and arms, check joints for any discomfort.
40 sec
Lateral band walks, 40 seconds total (20 seconds each direction). Small, controlled steps, tension on the band, hips and knees comfortable.
RECOVERY20 sec
Short transition/rest, 20 seconds, set up the next station.
20 sec
Low-amplitude pogo or step jumps, 20 seconds ONLY if ankle is completely pain-free. Use very small hops or quick step-ups; stop immediately if any ankle, knee, or hip pain appears. If not tolerated, substitute fast bodyweight calf raises.
RECOVERY20 sec
Short transition/rest, 20 seconds, set up the next station.
20 sec
Medicine ball slam or chest pass, 20 seconds. Focus on crisp, powerful reps, not fatigue.
RECOVERY1 min
Rest or easy walking, 60 seconds. Breathe through the nose if possible, keep joints relaxed and pain-free.
COOLDOWN8 min
5–10 minutes of mobility: cycle through hip flexor and quad stretch (each side), hamstring stretch, calf stretch, and T-spine extension/rotation (e.g., child’s pose with side reach). Move gently, stay in pain-free ranges.
